SQUATS · 30 DAYS
The 30-day squat challenge, done kindly.
Thirty days, one move, a number you can hit on a tired day. Here is a plan that builds up gently, how to keep good form, and how to make the whole month visible.
Why squats work for a 30-day challenge
Squats need no equipment and no gym, take a couple of minutes, and you can see and feel the progress within a few weeks: getting up from the floor gets easier, stairs feel lighter, and your numbers go up. That makes them one of the easiest daily habits to keep for a month.
A week-by-week plan
Start lower than you think. The goal is thirty stamped days, not one heroic Monday. Split the reps into sets across the day if you like.
| Week | Squats a day | Notes |
|---|---|---|
| 1 (days 1–7) | 20 | Two sets of 10. Learn the movement. |
| 2 (days 8–14) | 35 | Slow down: three seconds on the way down. |
| 3 (days 15–21) | 50 | Sets of 10–15, short breaks. |
| 4 (days 22–30) | 70 | Finish strong. Take your after photo on day 30. |
Already active? Double the numbers. Sore or short on time? Stay on the same week for another week. Rest days are fine: pick “every 2 days” and you will do 15 sessions over the 30 days.
Form in four cues
- Feet about shoulder-width, toes slightly out.
- Sit back and down as if onto a chair; keep your chest up.
- Knees follow your toes; heels stay on the floor.
- Go as low as feels comfortable, then stand up through your whole foot.
Track it in ProofDays
Set it up as Squats, 20 reps a day, 30 days.
- Set the target once. Reps, minutes, or simply done. Pick the length (3 to 365 days) and how often: every day, or every 2 to 7 days with rest days that never break your streak.
- Stamp the day. One tap when you are done. Log extra reps whenever you do them; the total counts them all. A reminder at the time you choose, and a gentle nudge at 8 pm if you haven’t stamped yet.
- Miss one, keep going. Each challenge has a Streak Shield that covers one missed day automatically.
- Keep the proof. Take an optional before photo. At the end you get a before-and-after proof card and a short reveal video. Both are free to share.
- Bring someone. Invite a partner or a small group to the same challenge and cheer each other on.
These plans are general ideas, not medical advice. If you are new to exercise, pregnant, recovering from an injury or have a health condition, check with a doctor or physiotherapist first, and stop if something hurts.
Questions
How many squats a day should a beginner do?+
Start with a number you can finish on your worst day, often 15 to 25. Adding 10 to 15 a week is plenty.
Can I take rest days during a 30-day squat challenge?+
Yes. Recovery helps. In ProofDays you can plan a challenge for every 2 or 3 days; rest days do not break the streak.
Will a squat challenge change how my legs look?+
Many people feel stronger within a few weeks. Visible change depends on much more than squats, which is why a before-and-after photo is the fairest way to judge your own month.
